Magnesium

Magnesium runs over 300 enzyme reactions in your body — muscle contraction, nerve signaling, blood sugar control, and sleep regulation all depend on it. It's also one of the most common shortfall nutrients in the American diet.

What the science says:

  • An estimated 45–50% of Americans don't hit the RDA for magnesium from food alone.
  • Low magnesium status is associated with poor sleep quality, muscle cramping, and higher stress reactivity — though supplementing won't fix those issues if the real cause is something else.
  • Different forms absorb very differently. This is the single most important thing to know before buying.

What you actually need: The RDA is 310–420mg/day depending on age and sex, and that includes what you get from food (leafy greens, nuts, seeds, whole grains). Supplementing to fill a gap, not to megadose, is the right frame.

Best forms:

  • Magnesium glycinate — well absorbed, gentle on the stomach, good for sleep/relaxation use.
  • Magnesium citrate — well absorbed, but higher doses can have a laxative effect.
  • Magnesium oxide — cheap, poorly absorbed (under 5% in most studies). It's the form you'll find in a lot of bargain multivitamins, and it's the one to be skeptical of.

Why get it here: The form on the label is only half the story — the other half is whether the bottle actually contains what it says. We only stock brands we've vetted, and if you're not sure which form fits what you're trying to fix (sleep vs. cramping vs. general gap-filling), that's a two-minute conversation at the counter, not a guess.

Creatine

Creatine is, by a wide margin, the most studied supplement in sports nutrition — and the evidence for it is unusually strong for something sold on a supplement shelf.

What the science says:

  • Creatine monohydrate has been studied in hundreds of trials over 30+ years, consistently showing increases in strength, power output, and lean mass when paired with resistance training.
  • Emerging research also points to cognitive and recovery benefits, though that evidence base is younger than the strength research.
  • It is not a stimulant, it does not require cycling, and daily use is well tolerated in healthy adults.

What you actually need: 3–5g per day, taken consistently, is the standard effective dose — timing around your workout matters far less than people think. A "loading phase" speeds up saturation but isn't required.

Best forms:

  • Creatine monohydrate — the form almost every major study used. Cheap, effective, no reason to overthink it.
  • Micronized monohydrate — same molecule, finer particle size for better mixing. Not "better absorbed," just easier to drink.
  • Newer forms (HCl, buffered, etc.) are marketed as superior but haven't out-performed plain monohydrate in head-to-head research. Don't pay extra for the story.

Why get it here: This is the category where the marketing outpaces the science the most. We'll point you at the plain monohydrate that works, not the version with the flashiest label — and if a "next-gen" creatine claims to beat monohydrate, we'll tell you honestly what the research does and doesn't support.

B Vitamins

The B vitamins (B1, B2, B3, B5, B6, B7, B9/folate, B12) are the body's metabolic workhorses — they help convert food into usable energy. "Energy" supplements lean on this heavily, sometimes honestly, sometimes not.

What the science says:

  • If you're not deficient, extra B vitamins do not give you more energy than your body already makes — the "energy boost" feeling from a lot of B-complex products is really the caffeine or sugar sitting next to it on the label.
  • B12 deficiency is a real and common exception, especially in older adults, anyone on metformin, and people eating little to no animal products.
  • Folate (B9) status matters a great deal for anyone who could become pregnant, well before conception.

What you actually need: Most people eating a varied diet don't need a B-complex at all. The people who reliably benefit are vegans/vegetarians (B12), older adults (B12 absorption declines with age), and anyone on certain medications that deplete specific B vitamins.

Best forms:

  • Methylcobalamin (B12) — the active form, useful if you have a genetic variant that makes it harder to process synthetic B12.
  • Methylfolate vs. folic acid — same consideration; methylfolate skips a conversion step some people handle poorly.

Why get it here: This is a category where knowing your actual situation matters more than the product. We'd rather find out you don't need a B-complex than sell you one you don't need — that's the whole point of talking to someone instead of clicking "add to cart."

Irish Sea Moss

Sea moss has had a huge social-media moment. It's worth separating what's actually true from what's just a good aesthetic.

What the science says (the honest version):

  • Sea moss does naturally contain calcium, magnesium, potassium, iron, zinc, iodine, and fiber — that part is real.
  • What's not established: most of the specific health claims attached to it (immunity, thyroid support, skin) come from general seaweed research, not human trials on sea moss itself. Direct clinical research in humans is genuinely lacking.
  • The bigger issue is variability: iodine content swings widely by batch and growing water, and unregulated sourcing has turned up heavy metals (arsenic, lead, cadmium, mercury) in some products.

What you actually need to know: Iodine needs are small (about 150mcg/day for most adults, staying well under 1,100mcg). Because sea moss labels frequently don't state actual iodine content, it's easy to overshoot without knowing it — a real risk for anyone with a thyroid condition.

Best way to buy it: Look for a product that states its seaweed species, has third-party heavy-metal testing, and gives an actual iodine number on the label — not just "sea moss blend."

Why get it here: This is exactly the kind of product where "trending" and "tested" aren't the same thing. We only bring in batches with real testing behind them, and we'll tell you plainly if we think a trend is ahead of the science — that's the whole reason to buy it from a counter instead of a video ad.

Shilajit

Shilajit is a mineral-rich resin from the Himalayas, and it's become the "it" ingredient for testosterone and energy claims. The evidence is real, but it's thin.

What the science says:

  • There are exactly two human studies on shilajit and testosterone. The first (2010) had 28 men, no control group, and no blinding. The larger one (75 men) did show an increase, but it was funded by the manufacturer using their own patented extract, and no independent lab has repeated the result.
  • That's a fair description: "a signal, not proof." It's promising enough to be interesting, nowhere near strong enough to build a marketing claim on.
  • Broader claims (energy, cognition, anti-aging) rest on traditional use, not controlled human trials.

What you actually need to know: Short-term use (up to about 3 months) appears to be tolerated in the available studies; there's no long-term safety data. Because it's a natural resin, contamination with heavy metals or mycotoxins is a documented risk in unpurified or poorly sourced product.

Best way to buy it: Purified, standardized extract (look for a stated fulvic acid percentage and third-party purity testing) — never raw, unprocessed resin from an unverified source.

Why get it here: This is a "buyer beware" category more than most. We won't oversell you on what one manufacturer-funded study found, and we only stock purified, tested product — not the cheapest jar of resin we could find.

Protein

Protein powder is the most straightforward supplement on this list — it's just a convenient way to hit a number you can also hit with food.

What the science says:

  • Total daily protein intake, not timing, is what drives muscle protein synthesis over the course of a day.
  • Research generally supports 0.7–1g of protein per pound of bodyweight for people actively training, higher than the general RDA (which is a minimum-to-avoid-deficiency number, not an optimal-performance number).
  • Whey (fast-digesting) and casein (slow-digesting) both work; the difference matters more for timing preference than for results.

What you actually need: Food first, powder to close the gap. If you're already hitting your target with meals, a shake is optional convenience, not a requirement.

Best forms:

  • Whey isolate — higher protein per scoop, lower lactose, good for sensitive stomachs.
  • Whey concentrate — slightly less processed, a bit more lactose, usually cheaper.
  • Plant blends (pea + rice is common) — combine sources to cover the amino acid profile a single plant protein often misses alone.

Why get it here: Protein is also one of the most commonly mislabeled supplement categories industry-wide (actual protein content below what's on the label). We know which brands third-party test theirs and which don't — that's the difference we're selling, not the shake itself.

Glutamine

Glutamine is the most abundant amino acid in the body, and it's heavily marketed for recovery and gut health — the evidence is a mixed bag depending on which claim you're looking at.

What the science says:

  • For healthy, well-fed athletes, glutamine supplementation has not consistently shown a meaningful benefit for muscle growth or exercise recovery in controlled trials — your body already produces plenty and diet supplies the rest.
  • The stronger evidence is in clinical/medical contexts: severe illness, major surgery, or intense/prolonged endurance stress, where the body's demand for glutamine can outpace what it makes.
  • Some gut-health research is promising but is mostly in clinical (not healthy general population) settings.

What you actually need: If you're a generally healthy person eating enough total protein, you're very likely already getting what you need. It's not a scam ingredient, it's just oversold for the audience it's usually marketed to.

Why get it here: We'd rather tell you glutamine probably won't move the needle for your specific situation than sell you a tub because it's next to the protein powder. If you're in one of the situations where it does help, we'll say that too.

EAAs vs. BCAAs

This is one of the most common questions we get at the counter, and the honest answer is: EAAs made BCAAs mostly obsolete, and here's why.

What the science says:

  • BCAAs are 3 of the 9 essential amino acids (leucine, isoleucine, valine). EAAs are all 9.
  • Muscle protein synthesis requires all 9 essential amino acids to be present at the same time — leucine can trigger the signal, but without the other 8 available, the process is bottlenecked.
  • Research comparing the two directly generally favors EAAs (or EAAs with extra leucine) over BCAAs alone for actually building muscle, because BCAAs alone are missing ingredients the body needs to finish the job.

What you actually need: If you're already eating adequate total protein daily, neither is doing much extra work for you. Where either one earns a place is training fasted or in a calorie deficit, where having aminos on board during a session can help offset muscle breakdown.

Best choice: If you're going to buy one of the two, buy EAAs, not BCAAs — you're getting the complete toolkit instead of 3 of the 9 pieces.

Why get it here: A lot of shelves still push BCAAs because the margins are good and the category is familiar. We'll tell you straight that EAAs are the better buy for almost everyone asking this question.

Pre-Workout

Pre-workout is the category with the widest range — from genuinely well-dosed formulas to proprietary blends that hide how little of anything active is actually in the scoop.

What the science says:

  • Caffeine reliably improves power output and perceived effort at roughly 3–6mg per kg of bodyweight — it's the single best-supported ingredient in the category.
  • Citrulline malate (6–8g) has solid evidence for reducing fatigue and improving pump/blood flow.
  • Beta-alanine (3–6g daily, the source of the "tingles") helps buffer fatigue in higher-rep, longer-duration efforts.
  • "Proprietary blend" on a label is a red flag, not a selling point — it legally allows a company to disclose a total blend weight without saying how much of each ingredient is actually in it, so an active ingredient could be a token amount.

What you actually need: Check for actual ingredient amounts on the label, not just names. A well-dosed product isn't shy about showing its numbers.

Why get it here: We can read a label with you and tell you whether a pre-workout is actually dosed to match what the research supports, or whether it's mostly flavoring and a proprietary blend doing the heavy lifting on the marketing.

Vitamin D & K2

Vitamin D is one of the few supplements where deficiency is genuinely common and easy to confirm — and it's increasingly paired with K2 for a good reason.

What the science says:

  • A large share of the U.S. population, especially anyone with limited sun exposure or darker skin, runs low on vitamin D, which is a fat-soluble vitamin your skin makes from sunlight and diet alone rarely covers.
  • Vitamin D helps your body absorb calcium; K2 helps direct that calcium into bone rather than soft tissue and arteries. That's the logic behind pairing them — D without K2 does part of the job.
  • A blood test (25-OH vitamin D) is the only real way to know your actual level — guessing a dose without one is common but not ideal.

What you actually need: The general adult RDA is 600–800 IU/day, but people correcting a genuine deficiency often need more under guidance — this is one where a real number from a blood test beats a guess.

Best forms: D3 (cholecalciferol) over D2 — D3 raises blood levels more effectively and for longer. If you're taking K2, look for the MK-7 form, which stays active in the body longer than MK-4.

Why get it here: If you don't know your vitamin D level, we'd rather point you toward getting it checked than sell you a bottle based on a guess. When you do know your number, we can help you pick a dose and form that actually matches it.

Electrolytes

Electrolyte products have exploded, and the honest reality is most people chasing "hydration" are actually just under-drinking water, not electrolyte-deficient.

What the science says:

  • Sodium, potassium, and magnesium (the main electrolytes lost in sweat) are needed for nerve signaling and fluid balance — but most people replace these easily through normal food intake.
  • Where electrolyte replacement genuinely matters: heavy, prolonged sweating (long training sessions, heat, illness with vomiting/diarrhea) where water alone can actually dilute your remaining sodium and make things worse.
  • For a normal workout under an hour, plain water is almost always sufficient.

What you actually need: Match the product to the sweat, not the marketing. A casual gym session doesn't need the same electrolyte load as two hours of Houston summer heat.

Best forms: Look for a realistic sodium number (not just a fruit-flavored sugar packet) and, ideally, low or no added sugar unless you specifically want the carbs for a long endurance session.
